How to run it
Level-up rule: run a column until you own EVERY top-of-range set at its loads for two consecutive weeks — then the next column is yours. Junior ≈ your first month, Intermediate ≈ month 3, Advanced ≈ month 6. Your bodyweight will change on the way; the loads don’t care — re-calibrate after every deload week and let the working weights, not the scale, decide the column.
Volume check
Direct hard sets per muscle group per week — synergists not counted (pressing also works the triceps, pulling the biceps). 10–20 hard sets is the growth zone: below is maintenance, above demands elite recovery.
How to run it
Find your weight
Don't max out to find your numbers. (1) Warm up, then load the reference weight for your level. (2) Do one set: if you finish the top of the rep range with MORE than the target RIR left, add 2.5 kg (upper) / 5 kg (lower) and repeat; if you can't reach the bottom of the range at the target RIR, take the same off. (3) That weight is your working load for every set that day. Junior: start one notch BELOW the reference and earn the jumps — clean reps beat heavy reps.
How to run it
Maximal per-session volume per muscle. Hit the muscle from multiple angles, chase a strong pump, and push the final sets close to failure since each muscle gets a full week to recover. The core finisher recovers fast — you can also run it daily or on rest days; obliques count.
Progression
Add reps first, then +2.5 kg when the top of the range is clean across every set.
Warm-up
General: 5 min easy cardio + dynamic mobility for the day's joints. Per heavy compound, ramp: 10 reps empty bar → 5 @ 50% → 3 @ 70% → 1 @ 85% of your working weight. Isolation: one light feeder set.
Autoregulation (RPE/RIR)
RIR = reps in reserve (left in the tank); RPE 8 = 2 RIR. Pick a load that lands you on the target RIR at the last rep — feel strong, add weight; feel flat, take some off. Anchor every working weight to YOUR own 1RM, not the reference numbers.
Cardio
2 × 20–30 min zone 2 on the weekend rest days + 6–8k daily steps. With five lifting days, keep cardio easy — it should aid recovery, not compete with it.
Deload
Every 5th–6th week: volume −40%, intensity −10%, every set left at 4+ RIR. One light week resets fatigue before the next mesocycle.

Back day loads the lat from every angle and the grip carries all of it. Lengthen the lat, rotate the spine out of its flexed working position, then release the forearms.

From all fours walk the hands forward, hips back toward the heels, sternum to the floor. Breathe into the flank — the lat only releases on the exhale.

Hands on the bench, push the hips back until the arms are straight, let the head sink between them. Long back, no rounding.

Arm straight, palm down, gently pull the fingers toward you, then turn the palm over and stretch the other side. After pulling and curling days this keeps the grip fresh.

The longest cooldown of the week, because leg day loads the most tissue. Hip flexor first, then quads, hamstrings, glutes and calves — in that order.

Lying on your side, grab the top foot, heel to the glute, push the hip slightly forward. Keep knee beside knee — don't let it flare out.
