Foundation 120

Personal · Active base

Four sessions a week — upper/lower, V-taper and full arm-head coverage. Machine-first while joints stay quiet; incline walk to finish — never running at this bodyweight. Use your current working weights and the 12-week cycle (Prime → Build → Push → Deload). Station taken? Every exercise lists ready alternatives.

How every session runs

Session checklist

  1. 01

    Confirm seat / pad / handle settings from your log before the first work set — change them only when a joint complains or the ROM improves.

  2. 02

    Warm-up: 5 min incline walk, then one light set of ~15 at half the working weight on each Primary and Secondary before the work sets.

  3. 03

    Load today's working weight from your log (not a frozen Junior guess). Target 3 RIR in Prime/Build, 2 RIR in Push on the big lifts; accessories follow their printed row RIR. If a lift feels wildly easy or ugly, re-calibrate that lift only — one honest set finds the number.

  4. 04

    Accessory and Core rows run one set short in weeks 1–2 — full prescription from week 3. Order is fixed: Primary → Secondary → accessories → core → walk. Arm-head rows on lower days are part of the plan, not extras.

  5. 05

    Log weight × reps every set. The 12-week cycle and the multi-year path only work if the numbers are true.

The 12-week cycle

Weeks 1–3Prime — full volume, earn repsWeeks 1–2 of each cycle: every Accessory and Core row runs one set short; from week 3 every row runs full. Work at 3 RIR. On Primary and Secondary lifts: add one rep per set each week (e.g. 4 × 8 → 4 × 9 → 4 × 10). Accessories: same rule, then a pin when the top of the range is clean. This is not a learning block — the short first weeks protect recovery while the cycle loads up. Use your current working weights, not day-one junior guesses, unless a lift still needs a re-calibration set.
Weeks 4–8Build — load the winsKeep the double-progression engine. When ALL work sets of a lift hit the top of the rep range at 3 RIR, add ONE increment and drop back to the bottom of the range. Expect a weight jump about every 2–3 weeks on the big lifts; accessories often jump every 3–4. Log every set — the next cycle only works if the numbers are real.
Weeks 9–11Push — honestly hardSame engine at 2 RIR — the last rep should slow down. Jumps may stretch to every 3–4 weeks; that is maturity, not a stall. If a set dies below the bottom of the range, take one increment off and rebuild for two sessions. Keep the arm-head finishers; they are not optional when the compounds get heavy.
Week 12Deload — then next cycle or graduateHalf the sets, −10% load, everything at 4+ RIR. Re-measure: bodyweight, waist, photos, top working sets. Then either (A) restart at Week 1 of this cycle with the new baseline, or (B) if Intermediate-column loads are yours for two straight weeks and joints are quiet — graduate to the barbell Upper/Lower path. This page is a renewable engine, not a one-and-done 12-week course.

How big is one step up?

Sled machines — 45° leg press, hack squat

Add the smallest plate only when 15 clean reps are easy

Always the smallest jump that keeps you at 8+ reps. If a machine only offers a big jump, hold the weight one more week and add reps instead.

Worked example — leg press

How a Primary climbs inside one cycle — leg press on Lower A (example loads; use your log):

  • Week 1 · 90 kg — 8 / 8 / 8 / 8 (3 RIR, full sets)
  • Week 2 · 90 kg — 9 / 9 / 9 / 9
  • Week 3 · 90 kg — 10 / 10 / 10 / 10 → top of range
  • Week 4 · 100 kg — 8 / 8 / 8 / 8 → new cycle of reps
  • Weeks 5–8 · climb reps again, then the next +10 kg jump
  • Weeks 9–11 · same at 2 RIR — last reps slow, jumps less often
  • Week 12 · deload at −10%, then restart higher or graduate

Bad day protocol

Miss the rep target once → repeat the same weight next week, no drama. Miss it twice in a row on the same exercise → take one increment off and rebuild over two weeks. A weight is only yours when you own every rep at the target RIR. Sick or badly slept → do the session at −10% and count it.

The other half

Nutrition targets

200–220 g

Protein / day

2.2 g per kg of the ~100 kg target weight — not current weight. It protects muscle in the deficit; hit it before anything else counts.

Calories / day

About 500 kcal under maintenance, which sits near 3,100–3,300 kcal at 190 cm / 120 kg. Faster feels heroic and burns muscle; this pace loses fat while every lift climbs.

Scale trend / week

One weigh-in a week: same morning, after the bathroom, before breakfast. Read the 4-week trend, never a single number — water swings ±2 kg at this size.

7–9 h

Sleep

Recovery is where the muscle is actually built. At 120 kg, sleep is the limiting factor long before training volume is.

Multi-year roadmap

Foundation cyclesNow – Month 3Run Foundation 120 as a renewable 12-week engine: full volume, double progression, deload, then restart heavier — or graduate when Intermediate loads are owned. Log every set. Walk every day. Expect fat down and strength up together.
Barbell entryMonths 3–6Same 4-day upper/lower with barbell squat, bench and RDL in the primary slots. Keep the V-taper and arm-head priorities. Let the bar loads climb.
SpecializationMonths 6–12Bro Split or Push/Pull/Legs for higher regional volume — back and shoulders for the V, legs sacred. Aim ~100 kg with visible shape, not only a lower scale number.
Advanced blocksYear 2+Alternate hypertrophy and strength-biased mesocycles, keep deloads, attack weak points. The standard stays: V-taper, thick arms, strong legs, tight waist.
